How often should you get up from your chair? What do studies say about active breaks, their duration, movement and benefits, especially after 50?

You have probably already come across the advice that you should get up from your chair every 20 or 30 minutes. It is a widely shared recommendation, especially for people who work at a computer or spend many hours sitting. But are those numbers really supported by evidence? And when we get up, is simply standing enough, or is it better to move?

Regularly interrupting a long period of sitting is a good idea: studies show that frequent breaks involving some movement can improve, in particular, the glucose response in the hours that follow. Intervals of 20–30 minutes are often used in research, but they are not a universal rule: the duration and type of break also matter, while evidence on long-term effects is still limited.

This topic is part of a broader picture: being physically active and spending a lot of time sitting are not necessarily opposite behaviours.

Active breaks and sedentary breaks: what they are

According to the scientific literature, sedentary breaks are interruptions in a period of sedentary behaviour. This does not necessarily mean exercising: simply getting up and remaining standing technically interrupts sitting. Getting up and walking, taking a few steps or doing another brief activity is different.

For this reason, sedentary breaks and active breaks are not the same thing. In this article, I will use “active breaks” to refer to interruptions that also involve some movement.

It is also useful to distinguish between two goals: reducing the total amount of time spent sitting and interrupting long periods of sitting more frequently. These strategies are related, but they are not equivalent.

How often should prolonged sitting be interrupted?

Numerous experimental studies have compared uninterrupted sitting with days in which people regularly interrupted their sitting time. The most recent meta-analyses indicate that relatively frequent interruptions tend to produce better results, particularly for the post-meal glucose and insulin response.

For example, a systematic review and meta-analysis published in 2024 (https://www.fisiologiadelejercicio.com/wp-content/uploads/2024/12/Optimal-Frequency-of-Interrupting-Prolonged-Sitting-for.pdf) compared protocols involving breaks every 30 minutes or less with less frequent breaks, finding an advantage for the shorter intervals in terms of glucose response. However, the authors rated the overall certainty of the evidence as low and did not find the same advantage for all the other outcomes examined.

Some direct comparisons also show how difficult it is to isolate a single factor: in one study, 5 minutes of light walking every 30 minutes reduced the glucose response compared with uninterrupted sitting, while the other combinations of frequency and duration tested did not achieve the same result.

These studies do not show that a precise biological threshold is crossed after 30 minutes of sitting, nor that everyone necessarily needs to get up as soon as half an hour has passed. Effects vary depending on what is being measured. Greater frequency appears to be particularly relevant for blood glucose, while blood pressure, triglycerides and vascular function do not necessarily follow the same pattern.

So, 20–30 minutes can be a practical reference point supported by part of the literature, particularly metabolic research, but it is not a universal rule.

How long should an active break last?

Here too, it would be tempting to look for a precise number: one minute? Two? Five? The most accurate answer is that frequency and duration cannot be considered separately.

Studies have tested very short, frequent breaks, longer and less frequent breaks, and many combinations in between. At the same frequency, changing the duration may alter the result; similarly, accumulating the same overall amount of movement but distributing it differently throughout the day does not necessarily produce the same effects.

For blood glucose, some protocols involving a few minutes of movement repeated frequently have produced favourable results. For other outcomes, such as triglycerides, the overall volume or intensity of activity may matter more.

So, when it comes to duration too, it is better to avoid creating new rigid rules: studies do not allow us to say that a break necessarily needs to last 2, 3 or 5 minutes to be beneficial. Research does not yet allow us to establish a minimum duration that applies to everyone.

Is standing up enough, or is it better to move?

Some studies have found favourable metabolic effects even from simply standing, that is, interrupting sedentary behaviour by remaining upright without performing any particular movement or exercise. Overall, however, the evidence is more consistent when movement, even light movement, is added to the break.

A systematic review and meta-analysis published in 2022 (https://pmc.ncbi.nlm.nih.gov/articles/PMC9325803/) directly compared uninterrupted sitting, standing and light walking and found more consistent metabolic effects with walking: standing had an effect on glucose, while light movement produced favourable effects on both glucose and insulin. This means that, for some metabolic outcomes, a few minutes of light walking may be enough to produce a favourable acute response.

More intense activity may have a greater effect on other outcomes, such as some aspects of lipid metabolism or vascular function. But there is no general rule that the more intense the break, the better it is.

So, if we have a choice, getting up and taking a few steps is better than simply remaining still while standing, according to the scientific evidence.

What do we know outside the laboratory, especially after 50?

This is where one of the most important limitations of the evidence emerges. Many of the most convincing studies on sedentary breaks last only a few hours: participants consume standardised meals, remain seated according to a precise protocol and interrupt sitting at predetermined intervals. This makes it possible to measure very precisely what happens, for example, to blood glucose over the following hours.

Real life, however, is different. In everyday life, the frequency, duration and type of breaks are inevitably more flexible than in experimental protocols. When researchers try to translate these recommendations into daily life, studies lasting weeks or months show that it is possible to reduce the amount of time spent sitting and interrupt long periods of sitting more often, with benefits also observed for some risk factors, such as blood pressure. What remains much less clear is whether a specific pattern of breaks, repeated over time, produces the same effects over the course of years as those observed in short-term laboratory studies.

We therefore cannot turn acute findings into promises of long-term prevention, but this does not reduce the value of introducing more movement into the day.

The same caution applies to people over 50. There are now studies specifically involving middle-aged adults, older adults and postmenopausal women. The findings confirm that interrupting sitting can produce favourable acute metabolic effects in these age groups as well. However, we do not yet have a specific break frequency or duration that has been demonstrated for people over 50.

Guidelines also reflect these different levels of evidence. The World Health Organization guidelines (https://www.who.int/publications/i/item/9789240015128) recommend that adults, including older adults, limit sedentary time and replace it with physical activity of any intensity, including light-intensity activity, but they do not specify how often sitting should be interrupted.

The American Diabetes Association’s 2026 Standards of Care (https://pmc.ncbi.nlm.nih.gov/articles/PMC12690188/), in a more specific clinical context, recommend that people with diabetes interrupt sitting at least every 30 minutes.

The distinction is important: a 30-minute recommendation does exist in some clinical contexts, but it does not represent a universal prescription for the entire population.

How to use active breaks without turning them into another rule

If you spend many hours sitting, 20–30 minutes can be a useful reference point, especially as a reminder not to let entire hours pass without any interruption. However, it should not become a timer that you feel obliged to follow rigidly.

If you can, use the opportunity to move when you get up: take a few steps, go and get some water, walk over to speak to someone, or take a brief walk. These are simple ways to introduce movement without turning the break into structured exercise.

If work, travel or other circumstances do not allow you to interrupt sitting every half hour, this does not mean the strategy loses its value. You can try to avoid at least the longest uninterrupted periods, increase opportunities for movement when they become available and pay attention to how activity is distributed throughout your day.

Timers, smartwatches or reminders can be useful if they help you build a habit. They become less useful if they turn into yet another rule to follow. The goal is not to find the perfect break, but to move more frequently and naturally throughout days that might otherwise consist of long periods of almost uninterrupted sitting.
